Summer Shred: 6 Weeks to Christmas

Table of Contents

A summer shred works best as six steady weeks, not a crash diet: a small calorie deficit, plenty of protein, regular strength training, more daily steps and a plan for the party season. Start in mid-November and you reach Christmas leaner and stronger while still enjoying the food. If you are reading this earlier, start now and run it as an 8-week countdown instead. More time simply means a gentler deficit.

    Your 6-week summer shred plan

Week Focus Training Food and drink Extra habit
Week 1 Set up 3 to 4 full-body strength sessions. Note your starting weights. Trim to a small deficit. Protein at every meal. Take photos, a waist measure and weigh in 3 to 4 mornings.
Week 2 Build the routine Same lifts. Add a rep or a little weight. Plan and batch cook lunches for the week. Add about 1,000 steps a day.
Week 3 Beat the heat Train in the cooler part of the day if you can. Carry a water bottle. Use electrolytes for long or very sweaty sessions. Weigh yourself before and after a sweaty session to see what you lose.
Week 4 Party season Keep lifting, even if sessions are shorter. Set a drinks plan. Eat a protein meal before events. Check your weekly average weight, not single days.
Week 5 Stay steady Keep the weights heavy. Add an extra walk or a short cardio finisher. Keep protein high and fill up on salads and fruit. Protect your sleep around late nights.
Week 6 Christmas week 2 to 3 sessions is plenty. Enjoy Christmas lunch, then go back to your normal meals. Final photos and waist. Plan what you do in January.

Starting earlier is fine. If you have eight weeks, repeat weeks 1 and 2 before moving on, and keep the same habits for longer. Be realistic about what six weeks can do: enough to see and feel a difference, not a full body transformation, so we will not promise a number of kilos.

Food: a small deficit and plenty of protein

Eat a little less energy (kilojoules) than you use, but not so little that your training falls apart. A review for natural bodybuilders suggests losing about 0.5% to 1% of body weight a week to keep as much muscle as possible (Helms and colleagues, 2014). Crash dieting in the last fortnight usually costs you strength and leaves you flat for Christmas photos.

Protein does the heavy lifting on a cut. The International Society of Sports Nutrition suggests 1.4 to 2.0 g per kg of body weight a day for people who exercise, and notes that lean, trained people who are dieting may need more, around 2.3 to 3.1 g per kg (ISSN, 2017). A lean shake makes that easier on busy days. Legit Whey Isolate lists 25.1 g of protein, 0.6 g of carbs and 0.8 g of fat per 32.5 g scoop, with 28 serves per 910 g tub, about $3.93 a serve at the time of writing. Training in the heat: stay hydrated

November and December bring hot, humid days across much of Australia, and sweat losses climb fast. The Sports Dietitians Australia position statement on exercise in hot environments says to start each session well hydrated, to check your fluid losses (weighing yourself before and after training is a simple way), and notes that cold or icy drinks can help before and during training in the heat (SDA, 2020).

Water is enough for most short sessions. For long or very sweaty ones, an electrolyte drink helps replace the salt you lose. Dr. Hydrate Electrolytes lists 250 mg of sodium, 160 mg of potassium, 160 mg of calcium and 63 mg of magnesium per 9 g serve, with no added sugar and 77 kJ per serve, so it barely touches your deficit. A 30-serve jar is $49.95, about $1.67 a serve. See our best electrolytes guide for other options.

Party season: drinks, food and Christmas lunch

Work parties and catch-ups are where most summer shreds stall. Alcohol adds kilojoules without filling you up, and late nights make the next day's training harder. The NHMRC guidelines advise healthy adults to drink no more than 10 standard drinks a week and no more than 4 on any one day (NHMRC). A few simple rules help:

    • Eat a protein-rich meal before you go, so you are not starving at the snack table.
    • Alternate each drink with water or soda water, and choose lower-sugar mixers.
    • Pick one or two foods you really want, and skip the ones you do not.
    • Train the morning after if you can, even if it is just a long walk.

Then enjoy Christmas lunch. One big meal does not undo six weeks of work, and going straight back to your normal routine on Boxing Day matters more than what is on your plate on the 25th.

Fat burners: optional, and count the caffeine

A fat burner is the last thing to add, not the first. Most stimulant products work mainly through caffeine. Hydroxycut Original Formula, for example, lists 200 mg of caffeine per 2-capsule serve, and its directions allow up to two serves a day, which is 400 mg of caffeine on its own. The Australian Institute of Sport says international health agencies generally consider up to 400 mg a day from all sources, and up to 200 mg at one time, to be safe for healthy adults (AIS caffeine guidance). Add your coffee and any pre-workout to that total, and do not take two stimulant products on the same day.

If you would rather avoid caffeine, look at our non-stimulant range and our guide to the best stim-free fat burners. For ready-made bundles, our female fat loss pack vs male weight loss pack guide explains what is in each, and our shred month stack guide covers the wider cutting stack.

Keep it simple. Legit Whey Isolate covers protein on busy days, Dr. Hydrate Electrolytes covers long, sweaty sessions in the heat, and a fat burner such as Hydroxycut Original is optional if you are happy to count your caffeine. FAQs

Is 6 weeks enough for a summer shred?

Six weeks is enough to see and feel a real difference if you are consistent: a small calorie deficit, enough protein, three or four strength sessions a week and more daily steps. It is not enough for a full transformation, so set a realistic goal. If you have eight weeks or more, start now and run the plan with a slightly gentler deficit.

How much protein should I eat when cutting for summer?

The ISSN suggests 1.4 to 2.0 g of protein per kg of body weight a day for most people who exercise, and up to around 2.3 to 3.1 g per kg for lean, trained people who are dieting. Spread it across your meals, and use a whey protein isolate shake on days when food alone falls short.

Can I drink alcohol and still get shredded for summer?

Yes, if you plan for it. Alcohol adds kilojoules and makes late nights and poor training more likely, so set a limit before each event. The NHMRC guidelines advise healthy adults to drink no more than 10 standard drinks a week and no more than 4 on any one day. Eat a protein meal first and alternate drinks with water.

Do I need electrolytes when training in summer?

Not for every session. Water is enough for most short workouts. Electrolytes help when sessions are long, hot or very sweaty, because you lose sodium as well as water. Weighing yourself before and after training shows how much fluid you lose. Choose a low-sugar electrolyte if you are in a calorie deficit.

When should I order supplements to arrive before Christmas?

Order early in the plan. Online orders ship Australia-wide and delivery usually takes 2 to 8 business days, and you want your protein and electrolytes on hand from week one. Orders of $99.99 or more ship free. If a store near you offers click and collect, that is another option.
